This coming Saturday, 7th of September
We will be taking part in the memorial workout in loving memory of Hannah Clarke and her three children Aaliyah, Lianah & Trey.

Hannah was a beautiful mother and passionate CrossFitter.
Unfortunately, she and her children are no longer within the physical community as a result of horrendous domestic violence.

This weekend she would’ve turned 36 years old.

As a community,
We will complete the workout made in her honour,
Wearing her favourite colour- PINK.
Feel free to make a donation to in the quest to stop domestic violence and coercion.

We encourage all to participate and we invite our members to bring a friend along,
To not only experience the CrossFit in its truest form of community,
but to also honour Hannah, her children and her family that remains to fight against, educate and raise awareness on domestic violence.

Workout Wednesday!

5-5-5-5
Tempo BACK Squats (3-2-0-1)
Working at 50-70%

Our particular focus this week is TUT-
Time Under Tension.
This simply refers to the total amount of time that a muscle or muscular group remains contracted or held under strain.

One of the key concepts in strength training is that when you place your muscles under duress during resistance exercise,
the muscle tissues micro tear.
The muscles are forced to work harder.
The fibres then repair themselves to be stronger than before- enabling you to optimise strength, endurance and muscle growth (hypertrophy).

Making the eccentric phase (muscle lengthening) double the time of the concentric (shortening) can help us to yield these favourable results.

However,
in order for meaningful adaptation to occur we need to generate a strong enough contraction. In other words:
if our weights are not heavy enough,
it’s not likely to stimulate growth no-
matter the time held under tension.

So,
Don’t shy away from those heavier numbers because there’s a basic standard to hold if we wish to drive progress.
Know or learn your numbers,
push those weights & reap the benefits.
What is hard today,
will not always be!

We did not know him.
From this side of the world,
He was one of the superhumans we would watch with stars in our eyes.
Anticipating a show,
Ready for something great.
Awaiting his smile on screen along with an act of kindness to fellow competitors.

We did not know him,
But it is not hard to see him around us.
In our own brothers, sons,
Through our own friends.
To empathise deeply at how such a loss would feel,
but to not truly understand.

There is no denying Lazar was an exceptional, passionate athlete.
It does not go unnoticed,
that when those who did know him are asked to reflect-
It is the strength of his character that rings true.
Hearing shared memories of his great humour, passion and kindness.

We did not know him,
But we choose to honour him in the way we know how as part of the wider CrossFit community.
Wishing,
that we could take some of the load.

The aforementioned quote was originally written by Heraclitus, a Greek philosopher that pre dates the great Socrates, and is the context of Marcus Aurelius’ creation ‘Meditations’.

The words remind us to think only things that are in line with your principles.
The content of your character is your choice. Day by day, what you do is who you become. Our actions are what sculpts the masterpiece of our lives.

Some days it is all too easy to be overwhelmed or succumb to negative thought patterns.
These, left unchecked or extending a period of time, are so toxic for us.
If we allow ourselves to dye ourselves with negativity it then begins to affect those around us.

Like seeds kept in a jar, knowledge, when unused, remains dormant.
It is in the act of planting, nurturing and cultivating that these seeds transform into flourishing trees.

Theories and facts become a vast reservoir of potential,
yet without action,
remains as untapped potential.
Knowledge, in isolation, is like a lighthouse without a beacon;
it possesses the structure & form and holds a certain representation,
but fails to fulfill its purpose of guiding others.

Practice breathes life into knowledge.
It is the bridge between understanding and wisdom,

HUGE shout out!

To our FAMILY of the month,
the Diener’s 🙌🏼

These four incredible human beings have been absolutely killing it the last few months, inspiring us all & doing it with a smile.

Lauren started gently with just yoga, then slowly progressed into CrossFit classes as well.
She is now a force to be reckoned with, easily deadlifting 85Kg and moving more confidently each and every day!
She continually breaks down walls of doubt, surprising herself with her ability, strength & perseverance. All with a cheeky smile and a level of sass that we as coaches love to get around!

Little pocket rocket Lloyd is thriving in our teens class while also participating in adult classes. He made a huge PB last week with a 71Kg deadlift (at a modest 36odd kilo bodyweight) and most forever wearing his contagious, beautiful smile and having fun getting fit & strong.

Flynn takes the prize of “most improved athlete” not only within their family but across the board of our athletes in recent times!
He has been starting to implement the extras program resulting in his form, fitness & strength skyrocketing, hitting PR’s each week.

They say “old dogs can’t learn new tricks”…
well Matt is continuously proving that is definitely not true.
In the weeks just passed, he’s hit a number of PR’s in strength & lifting as well as his first ever Muscle Up!
Matt is always down for a chat & goes about his training with intent and dedication.

You guys are not only kicking goals as individuals but as a family unit.
You all demonstrate so much love & connection, proving that fitness and health is not only a habit or a hobby but a lifestyle.
You serve as an inspiration for us all!

Todays workout for the day is none other than the all-barbell piece known as “DT”

This is a hero workout- designed to pay tribute to a fallen soldier. Naturally we can assume this is a tough one!

The workout was named in honour of US Air Force Staff Sergeant Timothy P. Davis, who was killed in action during operation ‘Enduring Freedom’ in 2009.

DT’s workout was first posted on the CrossFit mainsite on April 14 of 2009 and still remains a popular benchmark or test as well as the opportunity to acknowledge and reflect the work and sacrifices made by service men and women.

Don’t be shy or timid with the barbell today.
Approach and show the grit and determination this workout- and the man it was named after- deserves.

SCALING

One of the thing loved by all Crossfitters from Box to Box is the multitude of scaling options for any given workout.

So what exactly then, does “scaling” mean?

To scale a workout or movement is to alter the complexity to a degree which is best suited to the individual athlete whist maintaining the intended stimulus.
More deeply, this means we find a way to work the same or similar muscle groups and/or movement patterns as the prescribed workout at a level that is safe & applicable to each individual.

Naturally, this applies well to those with injuries or any other physical limitations, also those of us just not yet at a particular stage of development on our CrossFit or wellness journey. Scaling allows all athletes to complete the same workout of the day in a way that best reflects who they are as an athlete at that time.

Every athlete at the top of their field did not simply start at the top.
Competency does not happen overnight- ‘Rome wasn’t built in a day’
For all things we must build a strong base and THEN progress our capacity.

The beauty of being presented with complex movements at the whiteboard means we have the absolute MOST scaling options available to us, NOT that we are limited by what the Rx workout is.

Today’s class challenge is the Bar Muscle Up.
This movement is a significant benchmark in an athletes gymnastics progress.
It does, naturally, come with a lot of scales and progressions to work towards the adequate capacity to perform the full movement.
Utilise the time in skill practice then allow your coach to guide to toward the best suited progression for your workout.

Don’t buy into the outdated assumption that you “can’t” do CrossFit. For every single movement in our arsenal, there IS safe & challenging alternatives that will still see you continuing to inch closer to a better version of yourself.

That you are not defined by your ability to complete a task, particularly in the gym.

Goals take time.
Skills take practise.
Strength takes progression.
All things- take patience.

Stay in your lane, comparison is the route of all heartache.
Don’t place your self worth or confidence on your performance and certainly not on that of others.
Remember that everyone is a genius at something- especially you.
Proficiency is a matter of selection, then consistency.

We all have our own strengths and weaknesses, we all develop at our own rates.
We’re all on our own journey with no two roads being the same.

Take it all in.
Soak in the views.
Trust the process.

In a world driven by image, external expectations and societal pressures, the idea that a flower blooms for nothing other than its own joy is a poignant reminder to seek that within ourselves.

In each of us there is a silent determination to attain our own sources of fulfilment regardless of what outside recognitions or validation may ensue.

Take a moment to pause and contemplate what type of contentment we are accepting for ourselves.
Are we embracing the roots of our own aspirations?
Do your dreams receive the waters of your own good intentions?
Are you giving life to your goals to revel the beauty of watching them grow?
Do you unfurl your insecurities and open yourself up to the possibility of such attainment?

Do so, for YOU.
What your life, goals & aspirations should look like is determined by none one outside of yourself.

Kids in tow.

It’s school holidays but don’t let that be an excuse to skip classes. Bring them with you!
The thought of that is painful and may cause a cringe for some- but it is achievable!

Firstly, it is important that your children see you in the gym for a number of reasons. So they can see you prioritising your needs, demonstrating hard work, best effort and a healthy habit.
Secondly, it maintains a bit of balance & routine in the absence of the normal balance & routine. Maintaining your attendance to the gym will aide the mental clarity during the school holiday period.

Tips for having the kids tag along at the gym:
-Pack a bag as normal. With a fully stocked lunch box, colouring book, toy or two and a drink bottle they should have the basics to get through class.
-iPad/tablets in YOUR bag. If you choose to have kids on a device we bear no judgement! Though it is useful to with hold it…keep it as a secret weapon if things start to go pear shaped!
-Plan with your mates. Siblings often fight so get some friends to the same classes, pool your children & watch them all have fun together!

If you decide to bring kids along with you at any time, please remember some general house rules:
-NO kids on the gym floor during class time, this is especially important for everyone’s safety.
-If they’re playing outside you need to remain watchful even during your workout.
-Running/outdoor wods kids need to be clear of all athletes.
-Cleaning up after your kids.
-Generally exercising common sense & courtesy.

We don’t want to see anyone miss out and ensure everyone remains safe within our walls.

Movement Spotlight!

Todays ‘add on’ workout features the
ROPE CLIMB.

These are a challenging movement because not only do they require a certain amount of strength to perform but also coordination under that pressure of holding one’s body weight.

As always though, just because you may not be able to Rx the rope climb does not mean that you miss out on all of its challenges and benefits.
There is always a scaling option available for you.

Rope lowerings are the most common as we get to use & move along the rope without the pressure of coordinating the feet whilst holding our own body weight.

Our short ropes suspended from the rig are a great option here too- so you can comfortably take your weight on a pull up bar and focus on mastering the ‘foot lock’.

Other options include pulling a kettle bell suspended from the rig, to emulate that hand over hand pull in a climb, as well commando or strict pull ups.

Scaling is only limited by imagination!
So if you’re afraid you can’t do a certain movement, our qualified coaches are always guiding or also participating in class and are there to help you!

Today’s workout is a challenge, ask your coach about scaling options to help change up your routine and edge you closer to the next step.

Aim high.

These words, penned by Paulo Coelho in his novel ‘The Alchemist’, invite us to reflect on the essence of our impact upon the world but more closely, our impact on those around us.

Opinions are somewhat like motivation,
they are fleeting,
they peak and trough,
their intensity varies
and they often change.

They hold little value or bearing without a solid backing of intention and action.
It is not the mere articulation of ideas, knowledge or beliefs that influence our fingerprint or impressions on others but in the embodiment of such principles over traits.

This is something we hold with great value.
Our coaches do not only give their opinions on matters in class and unto members, they lead by action and example.
They embody discipline, skill refinement and hard work.
Simultaneously, the importance of balance.

It is our intention at CrossFit Woolgoolga that we may improve the lives of all our members not only by giving the tools, information and opinions on crafting a strong, healthy, happy lifestyle-

Cardiovascular exercise, also known as aerobic exercise, offers numerous benefits for overall health and well-being.

It greatly strengthens our heart, leading to better blood circulation and lower/regulated blood pressure- which in turn aids in reducing our risk of heart disease, strokes and heart attacks.

Aerobic pieces enhance lung function by improving efficiency in both our oxygen intake and Co2 removal.

Less obvious or understated benefits also include mood enhancement. As cardio workouts stimulate the release of endorphins, our natural mood elevators, it allows us to reduce stress, anxiety and alleviate symptoms of depression.

We gain better sleep quality, improved cognitive function, a stronger immune system, increase in stamina & endurance, better metabolic health, increased overall longevity and the obvious aid in weight management.

So if you’re a textbook CrossFitter and side step big cardio days- don’t!

This shoulder buster is still only relatively new to the CrossFit repertoire of official movements, as it was widely used as a warm up drill until it made a brutal appearance as a workout movement in the 2021 CrossFit Open.

Although it provides the obvious burn on the shoulders this is a total body movement.

Throughout Australia and many cultures around the world-
Festive times are marked and celebrated with grand feasts.
They’re a symbol of abundance, joy, coming together, sharing in riches and a love language of sorts.

Easter feasting is no different.
Allow this time to be present with your friends and family.

Workout Wednesday!

Featuring PISTOL SQUATS!
Pistols are a UNILATERAL movement- meaning we are working limbs singularly (as opposed to a regular squat utilising both).

The Pistol squat challenges strength primarily in the glutes, hip and quads. However, single leg exercises recruit the deep stabilisers of the core- making it also a midline exercise that works to improve our balance.

Additionally, working each side (in this case, leg) individually means each is worked EQUALLY. Using one side helps identify & target imbalances, isolates & targets the intended muscle groups and helps to neutralise our dominant side.

Pistols also place a huge demand on our mobility.
Any flaws or limitations in your range of motion of the ankle, knee and hip joints are exposed in this skill that might otherwise be masked or compensated for by the body in a regular air squat.

Utilise this skill work in class today and test different types of progressions and scaling options for the pistol squat so that you may continue to push your progress.
